A one-arm preacher curl with a neutral grip, targeting the biceps and forearms. The pad fixes the upper arm, and the palm-in grip shifts more of the work to the forearm muscles than a palms-up curl.

Also known as: hammer preacher curl, preacher hammer curl, dumbbell one arm hammer preacher curl, single arm hammer preacher curl

How to do the Dumbbell Hammer Preacher Curl

  1. Sit on the preacher bench, resting your upper arm firmly on the pad.
  2. Hold the dumbbell with your palm facing inward, arm almost straight.
  3. Curl the weight up, bending your elbow, keeping your upper arm still.
  4. Lower slowly until your arm is almost straight, then switch arms.
Full technique — 7 steps
  1. Sit at the preacher bench and place one upper arm flat against the pad.
  2. Hold the dumbbell with your palm facing inward and let the arm extend near straight.
  3. Rest your torso against the bench and keep the shoulder from rolling forward.
  4. Curl the dumbbell upward by bending the elbow without lifting the upper arm off the pad.
  5. Raise until the forearm is nearly vertical, keeping the palm facing inward.
  6. Lower the dumbbell back down until the elbow is almost fully extended.
  7. Finish the set on one arm, then switch sides and repeat.
